The hip thrust is the most effective exercise for directly loading the glutes. Research shows it activates the gluteus maximus considerably more than squats or deadlifts.

The hip thrust is unusual in that it loads the glutes hardest exactly where they are strongest — full hip extension — which is the opposite of the squat. That is why people who squat heavily can still find their glutes underdeveloped, and why adding thrusts often changes a physique faster than adding squat volume.

Technique

  1. 1Rest your upper back against the edge of the bench, bar across your hips
  2. 2Feet shoulder-width apart, knees at roughly 90° at the top
  3. 3Drive up until your hips are fully extended — do not hyperextend your lower back
  4. 4Squeeze your glutes hard at the top position
  5. 5Lower under control without letting the glutes rest at the bottom

How to progress

The hip thrust tolerates heavy loading better than almost any other glute exercise, so weight climbs fast — it is normal to thrust more than you squat. Add 5 kg whenever you hit the top of your rep range on all sets, and always pause one second at lockout. A pause is what separates a hip thrust from a barbell bounce.

Are hip thrusts better than squats for glutes?

For glute-specific growth the evidence favours the hip thrust, because peak tension lines up with peak glute activation. Squats build more overall leg mass. Most people want both.

How heavy should I hip thrust?

Trained lifters commonly work up to 1.5–2× bodyweight for reps. Because the range is short and the position stable, the numbers look large next to other lifts — that is expected.

Why does the bar hurt my hips?

Use a thick barbell pad or a folded mat. Bar discomfort is a padding problem, not a technique problem, and it will limit your loading long before your glutes do.
